SMALL CHANGES

well, hello there. how are you?

me?

 I am doing very well. Thanks for asking. It's been a while, hasn't it?

As you may have noticed, I have taken quite the hiatus from writing...as well as training...this past year. You can catch up a bit HERE as to why I have been MIA. It has been a tumultuous year and a half, filled with some extreme lows but some really amazing highs as well. I choose to focus on the good stuff and the growth that has come with change.

_______________________________________

I find that the dust has settled a bit with my new life and I am recharged and focused on new projects, goals and adventures. I miss writing and sharing my journey with all of you so much.

I have dusted off the laptop.

I have given the blog a make-over, and a new name.

And soon, a new URL as well.

So welcome back. Or welcome for the first time.

I am Jen Small and this is SMALL CHANGES.

swim bike run laugh - a good life plan
I pondered the name change for a long time and I felt that since I have changed so much, this needed to change too. Not only did I grow and CHANGE as a person the last 18 months, but I also feel that message of SMALL CHANGES is consistent with my coaching and lifestyle.

Small Changes = Big Results

I will continue to share training tips and advice. I will share my crazy adventures. But I want to expand what I write about. I want to share more on how YOU can make healthy living work for YOU... workouts you can do at home or at the gym.  Simple, clean eating recipes. Working on that mindset, the mental training, if you will. I will share my triumphs. and struggles. and ideas. THOUGHTS.

So here we are, back at it.

Where am I?

Well, since I haven't been running much lately, I am back to rebuilding that base. Very much so.
...and it feels like starting over...

and it is a total metaphor for my life. Starting over. And it is a very good thing. I am finally very happy INSIDE.

Physically??

I have battled a few injuries this past year. A bicep tendon injury that kept me from swimming and some weight training,  a piraformis that has gone wonky and most recently, an old back injury has flared up, causing some thoracic spine nerve inflammation.

funny. I train like a crazy person for years with no injury. take time off? Here, let me give you THIS to deal with.

or maybe I am just getting old(er).

The change in training habits and being a little lazy with my diet has added some LBS to my frame. I am about 15 from my "happy weight", so I am also wanting to get back to a place where I feel strong and comfortable. I have never been one to focus so much on the scale, more so how I feel.

SO i wanna feel GOOD again. physically.

It feels kind of weird having to WORK at running again. Especially carrying around a bit more weight. Every extra pound also slows you down.

I went through this awkward phase where NO SHOE felt good on my feet, so I was just NOT RUNNING> my old standby's didn't cut it. I was getting blisters. My feet hurt. I was annoyed.

I gave HOKA's another whirl...nope. once again, huge blisters on my arches
(anyone else suffer from this??)

My typical Newton's just felt stiff. I am running much slower these days so not sure if THAT played a role.

The super awesome people at Newton didn't disappoint though...I got myself into a new model, the Pop 2 Fate...in both blue and pink (of course!).

 My back/neck is particularly stiff and painful today but I wanted to get out for a few miles to see how I felt. I was only able to handle about 2 miles, the movement of my arms was quite painful.
A quick trip to my awesome chiro Dr. Dave to get things tweaked.

I am putting together a half marathon plan in my downtime and looking forward to the Rock N Roll Half in VA BEACH in Sept.

and of course, I am part of the amazing Rev3Team again this year so I will be at as many races and I can this year...and looking forward to Aquabiking!!!

And Lola is bigger and better than ever. The one thing I will forever cherish about starting this blog, is getting to chronicle her early years and what a special child she has grown into.

Cheers to the journey ahead!

So how stoked do you think I was when I found out that Rev3 would be joining forces with Challenge to become ONE giant, awesome family!!?? I was super stoked...being an avid fan of Chrissy Wellington, I was well aware of Challenge races, especially ROTH for a long time. Knowing the clout that this company carries around the WORLD of triathlon, I was excited to see what the future would hold...and what would happen to my beloved Rev3 Team.

Lucky for US (the team) Challenge kept the team intact and we were able to expand our team to Canada and Mexico! Summit this year was again, amazing...and I did not suffer from food poisoning like I did last year!! UGH...it was a blast and I love the new additions to our team.

Here is my entry for today:

I go to be early each night because I wake up early...way too early for most, every day. My day starts at 3:15am when I check emails, drink my tea or coffee, wake up and enjoy the quiet silence of the morning.

I think of my goals for the day, the planned classes/clients and my own workouts. I do some positive reflection and think about my goals; for the day-the week-the month-the season.

I pack up my giant gym bag with all the essentials I need for the day (water, electrolytes, snacks, protein shakes, gear for swim/bike/run/lift) then it's off the the gym for 5am most every day.

I love getting up early and attacking the day. I enjoy having accomplished so much by 10am.

This month, the focus is on getting back to a normal training schedule, keeping the nutrition clean and getting to my body composition goals. IT'S BEEN A GREAT WEEK SO FAR!!

Fitness & Fat Loss, Essential Tips

Wow...so the last several months of life have been trying, chaotic, and stressful. I wasn't focused on the things that make my body healthy and strong-like training and nutrition. I LOVE these things and feel best when I fuel my body well and push myself or try new things.

I am happy to say that I have been back on track the last couple weeks and I FEEL AMAZING> it's funny how much it all impacts my daily being and how I feel.

Since my "return" to a training plan and eating clean, I have dropped 9.4 lbs of body fat. All from working hard each session, a balance of cardio and weight training AND keeping the eats clean. I am also tracking what I am putting into my body.
YES...and the abs are returning. Hello my little friends...

I have started training for the 2015 Challenge Triathlon season AND as well as the Maine Coast Marathon 39.3 Mile Challenge (half marathon on Saturday, marathon on Sunday). If you want to join us for the Maine Coast Marathon (half, full, relay, challenge...use DISCOUNT CODE JenSmall and save some $$ off your race registration).

The biggest factors in my nutrition is:
A) meal prep and planning
B) clean supplements.

Meal Prep and Meal Planning

If you are looking to lose weight OR your are a time crunched athlete looking to optimize your performance, knowing what you are eating is KEY! When you "wing it" meal to meal with out a plan or an idea of what you are going to put into your body, that is when the pitfalls of unhealthy choices becomes a hazard.

Go into your week with a plan of what you will eat and invest some time into yourself to do a little preparation. Today (Sunday) is that day for me.

I baked a whole hormone-free chicken and then separated all the meat, cooking down the bones for stock. Hard boiled eggs are cooked & peeled, ready to grab & go from the fridge. Veggies are ready for salads, snacks and meals. I just LOVE Olivia's Organics baby lettuces and baby spinach. Easy peasy...

From the stock, I will make THIS soup via Cooking Classy :

Chicken Avocado Lime Soup
Prep Time: 15 minutes
Cook Time: 20 minutes
Yield: About 6 servings
Ingredients
  • 1 1/2 lbs boneless skinless chicken breasts*
  • 1 Tbsp olive oil
  • 1 cup chopped green onions (including whites, mince the whites)
  • 2 jalapeรฑos, seeded and minced (leave seeds if you want soup spicy, omit if you don't like heat)
  • 2 cloves garlic, minced
  • 4 (14.5 oz) cans low-sodium chicken broth
  • 2 Roma tomatoes, seeded and diced
  • 1/2 tsp ground cumin
  • Salt and freshly ground black pepper
  • 1/3 cup chopped cilantro
  • 3 Tbsp fresh lime juice
  • 3 medium avocados, peeled, cored and diced
  • Tortilla chips, monterrey jack cheese, sour cream for serving (optional)

Add Swanson® Flavor Boost® For More Flavor
Directions
  • In a large pot heat 1 Tbsp olive oil over medium heat. Once hot, add green onions and jalapenos and saute until tender, about 2 minutes, adding garlic during last 30 seconds of sauteing. Add chicken broth, tomatoes, cumin, season with salt and pepper to taste and add chicken breasts. Bring mixture to a boil over medium-high heat. Then reduce heat to medium, cover with lid and allow to cook, stirring occasionally, until chicken has cooked through 10 - 15 minutes (cook time will vary based on thickness of chicken breasts). Reduce burner to warm heat, remove chicken from pan and let rest on a cutting board 5 minutes, then shred chicken and return to soup. Stir in cilantro and lime juice. Add avocados to soup just before serving (if you don't plan on serving the soup right away, I would recommend adding the avocados to each bowl individually, about 1/2 an avocado per serving). Serve with tortilla chips, cheese and sour cream if desired.
  • *For thicker chicken breasts, cut breasts in half through the length (thickness) of the breasts, they will cook faster and more evenly.

Clean Supplements

Let's face it. Im busy. You're busy. When I am burning 2-3k cals a day on a long training session, refueling is definitely important. How much is just as important as when when it comes to food. I keep it as clean as I can (veggies, fruits, lean proteins, complex carbs) but when you are eating 5-6 meals per day, that can be a challenge.

For the last year I have been using the cleanest supplements I can find and my body definitely knows the difference. My energy is always SO high when I am fueling well and recovering properly.

My favorite post workout shake not only delivers 36 grams of organic undenatured whey, but I am also getting balanced macros and replenishing my body so I can go and smash it again the next day.

So what does a typical day look like for me?? Here is Sunday's food.

Woke up at 3:30am, first thing is stumble to the kitchen and get my liquids in me! I had my ionix, (first thing! on an empty tummy) and a cup of Morning Thunder tea> I will also drink 16 oz of water.

Pre-workout: 1 scoop IsaLean PRO(vanilla), 1 Scoop IsaGreens and 1 scoop Replenish (orange) mixed with water. I also had 20 oz of water. I took my daily vits and my Powerbar Beta Alanine.

Off to the gym to run. It was snowing again so I opted for the treadmill. Today's run was 12 miles and then I did a quick/easy 30 mins
My fuel while running was 20 oz of water, 20 oz of Powerbar Perform in Lemon/Lime, 1 Powerbar fruit blend (which I did not consume, did not need it felt really good) and 1/2 an e+shot.

Post-workout (meal #1): 1 IsaLean PRO shake (vanilla) with 1 TB coconut oil, 1 TB chia seeds, 1 frozen banana, 1/2 cup frozen strawberries.

Meal #2: 6 oz chicken breast with chili/lime hot sauce, celery and a giant scoop of 12 spice hummus.

Meal #3: 4 Triscuits (Garden Herb), cucumber slices with 1/3 cup of salsa. So not totally clean here but I wanted a couple crackers with my salsa.

Meal #4: a bowl homemade soup (see above) with MORE salsa on top!

Meal #5: a big salad with mixed greens, chicken, green chilis and salsa, avocado

I was totally craving salsa all day!! I got this super awesome spicy cilantro salsa which was fantastic...I even added a bunch to my soup.

My macros for the day:
Carbs 97g
Protein 194
Fat 29g
Sugars 28g

Ripped

Normally when I say the word RIPPED, it is in reference to things like this, which decorate my "RIPPED" Pinterest Board quite well:

(seriously, how hot is she?)

Anyway, yesterday I talked about how I am back to a regular training schedule and swimming again. I mentioned my swim bag...and if you are a friend/follower, I am sure you are well aware of my very loved REV3 bag.

This bag was a gift from a friend and I treasured that good mojo that Pat put into it when he bestowed it onto me almost 4 years ago. It has come to EVERY race with me since and it has traveled this county many times over. It is my daily bag for lugging my gear to the gym and to work. It has been  my constant companion for years. I know it sounds silly, but it's always with me.

When the bottom started to give way, I duct taped it.

When the liner started ripping, I didn't care...I let it peel and kept using it.

Then the seams started to come apart...I held on as long as I could until

RIP

It ripped.

I cannot bear to part with this bag (yea, silly emotional attachment to a BAG) so I must have it repaired. Lucky for me, I have a spanking new one from several years ago when Sonja was my Coach. But it's NEW. Stiff. No stains...no marks of the adventures and miles we have put on over the years...but there are always NEW things to do and new places to travel.

I also have have an amazing Rocket bag that was a gift from one of my besties for my Bday 2 years ago! (Call that one my "dressy" bag! lol) It's beautiful and SO CLEAN. And light blue. And it is also currently home to all my books for CEUs and my ACE recert stuff.

So, this new & unripped bag will be my companion for the time being...until Rev3 gets repaired.
Or who knows...perhaps a NEW bag will be in my future.

Do you have an emotional attachment to a "thing"?

What's your favorite tri/transition bag?

Let's Get Wet

This past week has been pretty awesome because I have jumped back on the training train! OHMAHGAWD...do you know how happy I am to have a consistent schedule for ME once again? If you have been reading my sporadic posts over the last few months, you will see that things have been pretty up and down this past year. Lots of professional and personal things sucking up my time and sadly, training took a back seat.

BUT IM BACK and ready to tackle new goals for 2015.
NEW GOALS AND NEW CHALLENGES!!
I am super excited for what's on the race schedule for this coming season and my heart is filled with joy and excitement to return to what I LOVE to do!!

I really enjoy swimming in open water and I am kind of a pool pansy. I will swim as many yards...heck MILES as needed in the lakes, ponds, oceans but give me a big swim workout in the pool and I get all "meh" about swimming. I don't know why but...do you know how awesome it is to actually FEEL EXCITED to be swimming again?? IN THE POOL?

Ever the optimist, I am looking at this break as just what I needed to recharge the old batteries!

I got in the pool very willingly 3x this past week and it was rather slow and my endurance definitely took a hit in the months off but by the end of the week, I was already seeing some progress and banged out a 500 warm up like it was nothing. A very slow nothing but...and Im planning on another 3 swim sessions this week. I even have a pool date with my local swim Coach, Andy on Sunday.

So today is a 4 mile run with a few short intervals followed by this swim set:

2800 yards total

WARM UP
400 swim
300 pull
200 as 25 drill/25 swim x4
100 kick

MS: 4x100 Free (pick your interval and stick with it. Allow :10-:15 seconds rest between each 100)
50 easy
300 steady
3x100 Free (on the same interval as 4x100)
50 easy
200 steady
100 easy
100 hard effort

COOLDOWN 300 mix of stroke

~~~~~~~~~~~~~~~~~~~~~
So Im back to having my "regular" bag of gym/training essentials and now my "swimbag" is back...and that makes me smile.
So what's in that very cool bag? Oh, just some pool essentials in my swim bag-
I cannot say enough about these towels. Small, portable and they are like little water vacuums. LOVE Perfect for the pool and the beach. Amazing...
A regular towel vs 3 stacked Waves towels
Ummm, yeah...I don't swim without these EVER. I also use them on my cycling glasses. THEY WORK simple as that...keep my goggles clear and clean. BOOM!
and speaking of goggles, THESE
Scott, always in Beaver gear
My friend, Scott, sent me a pair of these for my birthday 2 years ago and I have been in love with them since (even though he sent me UWisconsin Badgers red white and black ones), I have not looked back. I have small set eyes and these never dig, hurt, leak...and they are perfect for pool and open water. They last a long time too!!
I usually find the best prices on these at SwimOutlet.com, which is the link I provided. I have used my swim team affiliate link to support the YMCA Manta Ray Swim Team.
and of course...MY TEAM REV3 SHIMMER SUIT FROM SPLISH!!!
Peaks to Portland 2.4 mile Swim rocking the SHIMMER
So cheers to a return to what I love...and I am forever grateful that I get to do this and help others find their health and joy.
Rev3Maine: Part 1
Endless Pools & the Ice Bucket Challenge at Maine’s REV3 Triathlon
REV3, the family-friendly triathlon series, rolled through Old Orchard Beach, Maine,
this past weekend. In addition to the usual events – including the always-popular
Endless Pool demo swims – the weekend featured particularly spirited tributes to
the continued fight against ALS, or Lou Gehrig’s disease.
Triathlete Jen Small does the "Blazeman Roll" across the finish line at the REV3 Triathlon in Old Orchard Beach, ME, August 24, 2014.
Team REV3 triathlete Jen Small did the ‘Blazeman Roll’ at this weekend’s event.
The lively finish-line crossing is named for Jon ‘Blazeman’ Blais, who was
diagnosed with ALS before he’d fulfilled his dream of completing the IRONMAN™
World Championship in Kona. He vowed, “Even if I have to be rolled across the
 finish line, I'm finishing.” Miraculously, he did just that, ‘log-rolling’ across the
 finish line in 2005 to become the first person diagnosed with ALS to complete
the grueling course. Since his passing in 2007, triathletes continue to do the
“Blazeman Roll” in his honor. At this weekend’s REV3 triathlon, the memory
of his fire and determination was alive and well.
Announcer Sean English takes the ALS Ice Bucket Challenge at the REV3 Triathlon in Old Orchard Beach, ME, August 2014.
REV3 announcer Sean English opted for the super-dunk version of the ALS
 Ice Bucket Challenge. As the voice of the REV3 triathlon series, which hits
 12 U.S. cities this season, Sean is known for his high-spirited encouragement
of all attendees. Here, he’s feeling the chill to raise money and awareness for
ALS, the progressive neurodegenerative disease that frequently leads to total
 paralysis and death within two to five years of diagnosis. As of this Tuesday,
Ice Bucket donations to the ALS Association reached $88.5 million, a 3,400%
 increase over the $2.6 million they’d received for the same period last year.
“Ma, this is awesome! I gotta get one of these.” This little girl gave the happiest
Endless Pool recommendation of the weekend. As a proud sponsor of the 2014
REV3 series, Endless Pools was on hand this weekend with our Commercial
 Performance Pool. Triathletes love our smooth, adjustable swim current for
being an ideal, at-home trainer for open-water conditions; kids love Endless
Pools because they’re fun and not too deep. This girl’s mom, Barbra, kindly
 shared this video with us and reports, “Her father and I will be looking to invest
in one.”
In addition to attending most U.S. REV3 events this year, Endless Pools is also
raffling off an Endless Pools Fastlane® swim-current generator. With wall-
\and deck-mount options, the Fastlane turns any pool into an Endless Pool.
You can enter to win online or atthe next REV3 event, at the Cedar Point
 amusement park in Sandusky, Ohio, September 5th through 7th.
As with this past weekend’s Old Orchard Beach event on the beautiful Saco
Bay, you can expect another full weekend of family fun. In Ohio, Friday will
kick off with the nighttime Glow-in-the-Dark 5K and 1-mile Fun Run, followed
by a dance party. Saturday's highlights will include Youth and Sprint Revs,
plus the Little Rev Adventure Race for parent-kid teams, featuring fun obstacles
 and low pressure. Sunday's main events – the Full- and Half-Rev Triathlons, with
Aquabike options for both – will be followed with a family picnic. All are welcome.
Why Rev3?
Why REV3 Triathlon?
Why am I so passionate about Rev3Tri and that BIG BLUE R? It all started several years ago, long before I was ever a member of the Rev3 Triathlon Team.
I remember when I started triathlon in 2010, I heard about this NEW race company that put on a heck of an event in Connecticut, Rev3 Quassy, from several triathlete friends and then I was reading about The Revolution on different blogs. The talk about the first class race venues, how well the athletes were treated and the vibe of the races got me thinking and my first thoughts were “Wow. I can’t wait to do a Rev3Tri race!” As I started to learn more about Rev3 Triathlon and specifically, the Quassy race, I discovered their team of athletes (then Team Trakkers). I was so intrigued by the entire thing-the Rev3 mission, the team, the races, and the challenge of the courses. Most of the people in my circle were all flocking to M-Dot races, but I was already bleeding blue. I could not wait to tackle Quassy and find more about The Revolution.060709 Rev3 DH2 2770   Flickr   Photo Sharing  600x373 Why REV3 Triathlon?
My curiosity about this race company turned into a crush the more I learned. As a Mom with a small child and husband (who was not a fan of hanging out at the race waiting for me) it was so refreshing to see that the races were centered on ACTIVITIES beyond just the athlete racing. While Rev3 Triathlon is really athlete focused, they have done a tremendous job at making this an inclusive event for the entire family.
20130908 060037 600x450 Why REV3 Triathlon?
I succinctly remember seeing the Rev3 transition set up the first time and I was thrilled to have a rack that supported my bike and allowed me my own designated space for my items (this was NOT the case at other races where we were packed in like sardines…) and the entire vibe & energy was just like nothing i had experienced with other races. There was someone from every triathlon demographic-veterans, gram snobs, superfast elites, newbies and the weekend warriors. There were people of every size, shape and color but everyone was upbeat and there to race AND have a blast.
REV3 Triathlon was on a mission to return to triathlon’s roots of fun and family.
Charlie Jr : when I started participating in triathlon it was about just doing the race, then it became about doing it a little faster, then it became about doing it even faster and before you knew it I was out riding my bike while my kids were playing soccer games and I think that was kind of the moment where we realized that the sport of triathlon doesn’t have to be that way, it can be about family, friends, just enjoying yourself… back to the roots, that was kind of the idea behind Revolution3 and the revolution.
My first Rev3 experience as at the Connecticut Quassy Half-REV Triathlon, it delivered all I had hoped and then some. Not only was the course challenging as promised, but it was so well supported and the Rev3 Staff went out of their way to make every athlete feel welcome and important. I remember Charlie, the Founder and owner of Rev3, personally introducing himself to me. That simple gesture had such a positive impact for me.
Charlie is the real deal-you will often see him all over the race site just talking to people and making sure everything is as it should be…but he also has fun out there too!
T2A4841 jpg   Flickr   Photo Sharing  600x394 Why REV3 Triathlon?
My family has been able to come with me to the races the last few seasons and have fun – go on rides, participate in the Kid’s Adventure race, play in the water park and go out for a paddle-boat ride while I am racing. Now that my husband has joined in, it’s double fun! Finally, I am able to have my family with me during a race and not have everyone miserable by the time I am crossing the finish line.
Another addition to the Rev3 Family is the Glow Run on Friday nights, movie night and this year they will debut the REVVIE at Knoxville, this weekend (the Revvie is May 17th and the Age Group Championship, Olympic and Half distance triathlons are on May 18th). Literally, a finish line for EVERYONE in the family!
140516rev3 glow knoxville0886   Flickr   Photo Sharing  600x402 Why REV3 Triathlon?
And the Rev3 Finish line is one HUGE differentiating factor vs. other race companies-
CPFinishwithLola2 401x600 Why REV3 Triathlon?
#1-having my daughter cross the finish line with me for such monumental moments in my triathlon endeavors is so very important to me! Having been 120lbs heavier just a few years ago, my daughter was the inspiration to get healthy. Crossing the finish line of my first FullRev at Cedar Point in 2013 was one of the sweetest moments in my life. Having here there with me to celebrate meant the world to me and it was one of the sweetest moments of my life.
Image003aA 261x300 Why REV3 Triathlon?
#2-have you ever been witness to the finish line at a Rev3 race? The energy is palpable, the excitement is electric and I don’t care HOW TIRED you are after your own race this is the place to be. The final finisher is always an amazing experience. Forget winning, someday I want the party that comes with being the FINAL FINISHER at a Rev3Tri event. SPECTACULAR!
Being at the finish line of Cedar Point FullRev in 2012 forever endeared me to Rev3. It was like a finish line party like I had never seen!
I have been lucky enough to be a part of Team Rev3 Tri for the last 3 years and every year I am more and more excited and honored to be a part of such an amazing organization. My family has been embraced by the Rev3 Family and triathlon is now something we can all do together. We plan our races and trips together as a family and being able to share this with them makes each experience so wonderful. We are sharing fitness together as a family and having fun while doing it TOGETHER!
Team Rev3 Triathlon 600x371 Why REV3 Triathlon?
Once again showing that Rev3 is about the athletes, it was recently announced that there is going to be an AGE GROUP prize purse for the races!
Age Group – Prize Purse
Starting with Quassy 2014 and all the races in the series, we will begin offering $4,800 cash purse for age groupers.  It will be divided evenly among men and women and include two divisions, Under 40 and 40 and above.
bling ยป Telecoms com Why REV3 Triathlon?
Looks like I have some additional motivation to move even faster this year!
So why Rev3 Triathlon? It’s easy-challenging courses where each athlete is treated like a rock star (and how about those prize purses for the age grouper!!?? Hello!) and offering a top-notch race experience along with a Championship Series! A race vibe that is high energy, fun, family focused events that are simply awesome. Everyone wins with this combination.
